A new study suggests that weight loss may depend less on eating smaller portions and more on choosing foods with a lower calorie density. In a 16-week trial, participants following a low-fat vegan diet lost weight without counting calories or reducing the total weight of food they ate.
Same Volume, Fewer Calories
The study followed 244 adults aged 25 to 75, with body mass index values between 28 and 40. Half adopted a low-fat vegan eating pattern, while the other half kept their usual habits. By the end of the trial, the vegan group had lost an average of 5.9 kilograms and was consuming about 355 fewer calories per day than the control group.
Researchers also observed better insulin sensitivity, less fat stored in the liver and muscles, and a higher number of calories burned after meals. The key factor appears to be energy density: meals made with vegetables, fruits, whole grains, and legumes can fill the plate while delivering fewer calories than foods richer in fat.
What Changed on the Plate
Participants increased their intake of fruits, vegetables, legumes, whole grains, and plant-based alternatives. At the same time, they reduced meat, dairy, eggs, nuts, seeds, and added fats. Fiber intake rose notably, from about 24 grams a day to nearly 35 grams in the vegan group.
The study highlights a practical approach for people who do not want to go fully vegan. Building meals around high-volume, lower-calorie foods may naturally support healthier eating patterns. As the researchers note, simple swaps such as adding more beans, lentils, tofu, and vegetables can shift the balance without making meals feel smaller.
Published in JAMA Network Open, the findings add fresh momentum to plant-forward nutrition strategies and suggest that future diets may focus even more on food quality, not just quantity.
